Why it's worth doing
The flat dumbbell press solves two problems the barbell bench press can't solve on its own: range of motion and independent arm control. A barbell stops the descent the instant it touches your chest; each dumbbell can keep traveling a few more inches past that line, which adds range of motion and, with it, more stimulus per rep in the stretched position of the pec, where the muscle activates hardest for the load it's under.
The second advantage is that each arm presses its own weight independently. On a barbell, a stronger side can quietly cover for a weaker one without the total weight ever giving it away; with dumbbells that imbalance shows up fast, one dumbbell lagging at the top, one elbow flaring wider than the other, and it corrects over time because there's no rigid bar to hide behind.
It also tends to be easier on the shoulder than a barbell for people with a history of shoulder trouble. Each dumbbell finds its own wrist angle and rotation at the bottom of the rep instead of forcing both arms down the same fixed path a straight bar imposes. That doesn't make it a risk-free lift; the shoulder still carries load in the most stretched position; but it does cut the stress for lifters a barbell irritates.
What it doesn't offer is the barbell's edge for maximum load: dumbbells jump in bigger increments (usually five or ten pounds a side at minimum) and demand more stability, which in practice caps the weight most people can move with good form below what the same person can bench with a bar. That's why it works better as a complement to the barbell bench than as a full replacement; it earns its spot when the goal is range, fixing an imbalance, or shoulder comfort, not when the goal is the highest number on the bar.
How to do it
- Sit on the edge of the bench with one dumbbell standing upright on each thigh, close to your hips, ready to kick them up.
- Lie back, using your knee to help swing one dumbbell up to your shoulder, then the other; never both at the same time.
- With the dumbbells over your chest and palms facing your feet, retract your shoulder blades against the bench before you lower.
- Lower the dumbbells under control until you feel the chest stretch, elbows at roughly 45 to 70 degrees from your torso, never flared to a cross.
- Press up, bringing the dumbbells together without clanging them, extending your arms without snapping the elbows locked.
- Repeat for your planned reps, keeping the same elbow angle on every descent.
- To finish, bring the dumbbells to your chest, bend your knees, and use that momentum to sit up and set them down one at a time.

Muscles worked
The prime mover is the pec major, with more of the work landing on the sternal head, the middle and lower chest, because the flat angle lines the muscle fiber up with the direction of the horizontal press. The dumbbell's edge over the bar here is range: since each arm can drop past where a bar would stop, the pec reaches a deeper stretch, and that last stretch of the descent is exactly where the muscle gets the most out of every rep.
The second mover is the triceps, finishing elbow extension at the top of the press, with a bit less of the load than on a barbell since the deeper range changes the arm's angle at lockout. The front delt kicks in from the start of the press and takes on more work the wider the elbow flares from the torso; the technical reason flaring the elbow to ninety degrees, the most common mistake in this lift, doesn't add chest stimulus: all it does is load the shoulder harder without giving the pec anything extra.
As stabilizers, the rotator cuff centers the head of the humerus in the joint while each arm controls its own weight through three planes, with no rigid bar to guide it; the mid-traps and rhomboids retract and pin the shoulder blades against the bench, giving the chest a stable base to press from, a retraction that has to be set before the first rep, not something that happens on its own from lying down; and the core keeps the lower back stable while the legs drive into the floor.
Independent arm control is what sets this lift's muscle work apart from the barbell version: an imbalance between your dominant and non-dominant side shows up in the path and speed of each dumbbell instead of hiding behind a total weight that keeps climbing either way.
Common mistakes
- Flaring the elbows to ninety degrees: the same mistake that punishes the barbell bench press, and with dumbbells it hurts more since neither shoulder has a fixed bar holding it in check.
- Hauling both dumbbells off the floor together for the kick-up: it's a shoulder effort that has nothing to do with the press, and it's where most people get hurt before the first rep.
- Dropping the dumbbells out to the sides at the end of the set: the fatigued shoulder ends up in the least stable position of the whole lift, right when it has the least control.
- Chasing maximum range on every heavy set: a deep stretch adds stimulus, but not for free on every rep; save it for lighter or technique sets and stay a bit higher on your heaviest work.
Dumbbells or barbell

With dumbbells over thirty or forty pounds a side, getting them into press position is a maneuver in its own right, the kick-up, and doing it wrong is where a lot of people hurt themselves before the first rep even starts. Sitting on the bench, resting the dumbbells on your thighs, and using the momentum of your knees as you lie back to bring each dumbbell to your shoulder one at a time, never both together, is the technique that works; hauling both dumbbells straight up off the floor already extended is the technique that ends with a hurt shoulder before the set begins.
Putting them down carries the same risk in reverse: dropping them out to the sides with your arms still extended forces the shoulder into an unstable position with the muscle already fatigued, exactly when it's most likely to get hurt. The safe way down mirrors the way up: bring the dumbbells to your chest, bend your knees, and use that same momentum to sit up and set them on the floor one at a time, under control, not dropped.
