Why it's worth doing

The dead bug trains the abs in the function most demanded outside the gym and least directly trained by most exercises: resisting movement, not producing it. While an arm and a leg move, the abs have exactly one job, keeping the lower back precisely where it is, without arching or rotating, and that control is exactly what protects the spine when picking something heavy up off the floor or carrying a load on one side.

That function, known as anti-extension control, is different from and complements an exercise like the crunch, which actively flexes the spine instead. An abdomen that only knows how to flex but can't stay still under load has a real gap: a good share of lower-back injuries in the gym happen when the lower back moves too much under a load that should have stayed fixed, not when there isn't enough strength to flex the spine.

As a bodyweight exercise with a crossed pattern, arm and leg on opposite sides, it also trains the ability to stabilize the trunk against rotation while the limbs move independently.

The progression is entirely self-regulated: the same movement works for someone just starting to train their core and for someone far more advanced, because the limit isn't set by an external weight but by how far the lower back holds, and that range only grows with practice.

How to do it

  1. Lie on your back with your arms reaching straight up and your knees bent to ninety degrees over your hips.
  2. Brace your abs and press your lower back into the floor before you move a single arm or leg.
  3. Slowly lower your right arm behind your head and your left leg toward the floor, at the same time.
  4. Stop the movement the instant your lower back starts lifting off the floor, even if the arm and leg don't reach all the way down.
  5. Return to the center under control and repeat on the other side, left arm and right leg, without losing the brace.
  6. Keep breathing steadily through the whole movement; don't hold your breath or lose tension when you switch sides.
  7. Alternate sides at a slow, controlled pace; speed adds nothing, a still lower back is the only thing that matters.

The main players are the rectus abdominis together with the transverse abdominis, the deepest layer of the core, which contract isometrically to fix the pelvis and lower back while the arm and leg move. Unlike a flexion exercise like the crunch, the rectus abdominis doesn't visibly shorten here; its job is to keep the spine from moving, not to produce the movement.

The obliques help directly by resisting the rotation the crossed pattern, arm and leg on opposite sides, tends to create at the pelvis; without that work, the hips would twist toward the side that's moving instead of staying fixed. The psoas and rectus femoris, as hip flexors, are what actually move the leg, so they act as movers of the limb, not of the abs.

In the arm, the front delt and lats control the descent behind the head, while the rotator cuff stabilizes the shoulder in a somewhat unusual position for carrying load. The glutes, as additional stabilizers, help fix the pelvis against the floor on the side that isn't moving.

The sign that the exercise is working well isn't feeling the abs burning from the arm and leg moving; it's feeling them work to keep the lower back still. If what you feel most is your hips or lower back, the range has probably gone past what your core can control.

Common mistakes

Dead bug or crunch

Dead bug or crunch isn't a question of which one replaces the other: they're honestly opposite exercises that train different functions of the same abdomen.

The crunch actively flexes the spine through a short range: the abs shorten, the upper spine curls toward the pelvis, and the whole point is producing that movement against gravity. It's a flexion exercise, and its job is teaching the abs to move.

The dead bug does exactly the opposite: the whole point is that the spine does NOT move while an arm and a leg do. There's no active ab flexion here, just isometric resistance to the lower back arching under a force pushing it to do exactly that. It's an anti-extension exercise, and its job is teaching the abs to stay still.

A core program that only trains flexion, crunches only, leaves the ability to stabilize the spine under load untrained, and that's the ability used most when lifting something off the floor or carrying a heavy load on one side. A program that only trains anti-extension leaves pure flexion strength undeveloped. Neither one substitutes for the other; the honest recommendation is to program both, not to pick one.

Why does my lower back arch during the dead bug?

Because extending the arm and leg lengthens the lever your abs have to control the pelvis against, and once that lever goes past what your core can handle, the lower back gives in and lifts off the floor. The fix isn't forcing the full range with an arched back; it's shortening the range, lowering the arm and leg only as far as the lower back stays flat the whole time.

Do the arm and leg move on the same side or opposite sides?

Opposite sides: right arm with left leg, and the other way around. That crossed pattern demands the most from the abs as a rotation stabilizer, and it's closer to the pattern the body uses when walking or running. Moving the arm and leg on the same side is a possible variation, but it rotates the pelvis more and tends to be harder to control without arching the lower back, so it isn't the recommended starting point.

How many reps or sets should I do?

Two or three sets of eight to twelve reps per side, always prioritizing a flat lower back over hitting a number. If your back starts arching partway through a set, that's the moment to shorten the range or end the set there, not to push through at any cost.

Does the dead bug help with lower back pain?

Plenty of rehab programs use it because it trains lower-back control under load without asking the spine to flex or extend at all, which is valuable for someone easing back into movement. But that doesn't make it a treatment: anyone with active lower-back pain should check with a professional before adding any exercise, this one included.

Similar exercises

The side plank trains a similar kind of isometric control, the abs resisting a force instead of producing one, but in the lateral plane instead of the sagittal one: it resists the trunk bending to one side, something the dead bug, worked front to back, doesn't demand. Between the two, they cover anti-extension control and anti-lateral-flexion control, two of the patterns the core is asked for most outside the gym.

Mountain climbers share the dead bug's goal of keeping the lower back still while the legs move, but at a much faster, sustained pace, with a real conditioning component the dead bug, slow and controlled on purpose, doesn't aim to give. Programming both in the same routine doesn't repeat the stimulus: one teaches slow control, the other tests it under fatigue and pace.
