Why it's worth doing

The hack squat exists to separate quad work from the stabilization demand a free squat requires. With the back fixed against a pad and the path locked to a rail, the effort of keeping your balance and resisting spinal flexion disappears, so you can push the quads much closer to failure with a technique that takes one session to learn.

That same safety changes what kind of set is worth programming here: since it needs no spotter and no technical reserve, it's one of the few leg exercises where a true-failure set, or even a rest-pause set, makes sense at the end of a session — right when there's no nervous-system energy left for a free squat but the quads still have real margin.

The name comes from a different, much older lift — a squat with the bar held behind the legs, popularized by the strongman George Hackenschmidt in the early twentieth century — but the version trained today in almost every gym is the angled-sled machine, and that's the one worth learning well: the name stuck, the movement changed completely.

How to do it

  1. Step into the machine and press your whole back and head against the pad, with your shoulders set firmly under the shoulder pads.
  2. Set your feet shoulder-width on the platform, centered or a bit lower if you want more quad emphasis, and release the safety lock once your legs are already braced.
  3. Lower by bending your hips and knees together, without your back ever coming off the pad during the descent.
  4. Descend until your thigh is near parallel, without your heel lifting or your knee traveling far past your toes.
  5. Drive through your whole foot, not just the ball, to start the ascent and extend your hips and knees together.
  6. Stop just short of a full knee lock at the top, so the weight stays on the quad instead of on the joint.
  7. When you finish the set, re-engage the machine's safety before letting go of the handles; never release them with the weight still free.

The prime mover is the quad — rectus femoris and the vastus muscles — extending the knee through the whole range; fixing the back to the pad takes the hip mostly out of the equation and concentrates nearly all the work on the knee, more than a free squat does at the same depth.

As secondary movers, the glute max contributes more the higher and wider the feet sit on the platform, and the adductors stabilize the knee side to side through the whole descent.

As stabilizers, the demand is minimal compared to a free squat: the pad holds the spine, so the erector spinae barely have to work isometrically, and the core braces far less than it would under a free bar on the back. That missing stabilization demand is exactly what lets this machine push the quad much closer to failure without the technique breaking down.

The split between quad and glute isn't fixed either: it depends on where the feet sit on the platform. Centered and low, almost all the work falls on the quad; higher and a bit wider, the hip gets more involved and the glute and hamstring gain a role, though never at the level they reach in a hip-hinge movement.

Hack squat or barbell squat is the question of someone who already knows both and wants to decide which to program this week, or of someone just starting out who doesn't know which to learn first. The difference isn't which muscle gets trained — both load quad and glute — it's how much stabilization the body has to supply.

The barbell squat is a closed-chain, full-body lift: the load sits free on your back, your feet fix the floor with no rail guiding them, and your core, hips, and ankles have to stabilize the whole range on top of moving the weight. That makes it more technically demanding, but it's also the one that builds the most functional strength and carries over best outside the gym.

The hack squat removes almost all of that demand: the back stays fixed against a pad and the path is locked to a rail, so there's no bar to balance and no spine to brace against a free load. That lets you load more weight relative to the quad and push it much closer to failure, with a learning curve of a single session and no spotter required.

The practical call: if the goal is measurable strength and carryover to lifting things outside the gym, the barbell squat does that job better. If the goal is piling up quad volume with the least technical risk, or training legs on a day the back is already loaded from something else, the hack squat fills that role. Most serious leg routines use both — the squat as the main lift, the hack squat as the accessory that closes it out with sets to failure.

Where should I place my feet to hit more quad or more glute?

Feet centered and lower on the platform load more quad, because the knee travels farther. Feet set higher and a bit wider take some of that work off the knee and hand it to the hip, loading more glute and hamstring instead.

Why shouldn't I lock the knee out fully at the top?

Under heavy load, a full lockout shifts tension from the muscle straight into the joint at the exact point where it has the least room to absorb that force. Stopping just short of it keeps the work on the quad instead.

Does this replace the barbell squat?

No. The barbell squat trains stabilization, balance, and full-body strength that this machine, with your back fixed to a pad and the path locked to a rail, removes almost entirely. It works as a heavy quad accessory, not a substitute for the free movement.

How do I avoid knee pain on this machine?

Check that your knee doesn't travel far past your toes through the descent, and that your depth doesn't depend on your heel lifting off the platform. Combining an over-forward knee with excessive range is what loads the kneecap the hardest.

Similar exercises

The leg press is the closest comparison among the machines: same fixed-rail principle and supported back, but lying back instead of upright against a pad, which hands even more of the work to the hip and concentrates the effort almost entirely on the knee. It works as an alternative when a hack squat machine isn't available, or when a different hip angle is what's needed.

The leg extension isolates the same prime mover with no hip or glute involvement at all, so it works well as a finisher after the hack squat, once the quad still has margin left but the set has gotten too awkward to keep pushing heavy weight.

To bring back the single-leg and balance demand the machine removes by design, lunges restore that requirement: same knee and hip pattern, but one leg at a time and with no rail correcting your balance.
