Why it's worth doing
The barbell squat is, alongside the deadlift and the bench press, one of the three benchmark lifts for measuring full-body strength, and it is probably the one that moves the most muscle in a single rep: quads, glutes, adductors, and the whole erector spinae chain working against an axial load resting on your back. It is also the most searched exercise in any gym, which makes it the near-mandatory starting point for any lower-body program.
Unlike an isolation exercise, the squat demands that your whole body stay rigid under load: the core holds the spine, the hip and ankle move together, and any weak link in that chain, from ankle mobility to the grip strength needed to hold the bar, shows up immediately. That is why it builds general strength and not just leg size; it trains the ability to produce force under load in a standing posture, the same posture used constantly outside the gym.
It is also flexible in execution without ever stopping being the same underlying movement: bar position, high on the traps or low on the rear delts, changes the torso angle you need and, with it, the split of work between quads and posterior chain, while it stays a barbell back squat either way. That flexibility lets it adapt to each lifter's mobility and goal without switching exercises.
Finally, it is one of the few heavy lifts you can train with real safety using a rack's safety pins, which makes it viable to push heavy loads without depending on a spotter. That combination, full-body strength, real carryover, and safe measurable progress, is why almost no serious strength program leaves it out.
How to do it
- Stand with your feet shoulder-width or slightly wider, bar resting on your traps (high bar) or your rear delts (low bar).
- Unrack the bar with two short steps and set your feet in place before you start the descent.
- Before you descend, take a big breath into your belly and brace your core hard; hold that pressure through the whole descent and only let the air out once you're past the hardest part of the ascent.
- Start the descent by bending your hips and knees together, pushing your hips back without losing your chest position.
- Lower as far as your hip mobility allows without your lower back rounding, ideally past parallel on the thigh.
- Keep your whole foot down on the floor, a tripod between your heel and the base of both your big toe and little toe; never just your heels.
- Drive through your whole foot to stand up, letting your knees track the same line as your feet without forcing them in or out.
- Finish with your hips and knees fully extended, without hyperextending your lower back to force the lockout.

Muscles worked
The prime mover is the quad, mainly the rectus femoris and the vastus muscles, which extends the knee through the whole ascent and takes on more load the more upright your torso stays, as happens with a high bar. The glute max extends the hip from the bottom of the movement, and it plays a bigger role the more your torso leans forward, as a low bar demands.
As secondary movers, the adductors help extend the hip and stabilize the knee side to side through the whole descent, and the hamstrings assist the glutes in hip extension without being the main driver of the movement. The erector spinae chain works isometrically through the whole range, resisting spinal flexion under the weight of the bar rather than producing movement itself.
As stabilizers, the core, abs and obliques, holds the intra-abdominal pressure that stiffens your torso under axial load; the glute medius and minimus keep the knee from caving in on the way up; and the upper back pins the bar against your body so it doesn't drift forward during the descent.
The split between quads and glutes isn't fixed: it depends on bar position, the depth reached, and how far the torso leans forward. A deep squat with a low bar loads more glute and posterior chain; a squat with a high bar and a more upright torso loads more quad. That's the same reason two lifters with the same squat numbers can show up with very different leg development.
Common mistakes
- Putting the weight only on your heels: the whole foot, the tripod between the heel and the base of both toes, is what gives real stability under a heavy axial load.
- Letting your knees cave in on the way up: it takes tension off the glute medius and loads the knee poorly, especially once the weight gets demanding.
- Rounding your lower back to force extra depth: a deep squat is good when hip mobility allows it, not when it comes at the cost of a neutral spine.
Squat or leg press
Squat or leg press is one of the most common questions in any leg routine, and the answer depends on what you're after: full-body strength or isolated quad and glute volume.
The barbell squat is a closed-chain, full-body lift: the load sits on your back, your feet fix the floor, and your core, hips, and ankles all have to stabilize the whole movement. That makes it more technically demanding, but it's also the one that builds the most functional strength and carries over best to picking things up off the floor or moving under load outside the gym.
The leg press fixes the path on a rail, so it removes almost all the balance and spinal-stabilization demand: you can push the quads and glutes close to failure with far less technical risk, and without the systemic fatigue a heavy squat leaves behind. That makes it a good option for adding leg volume in a week when your back is already loaded, or for someone who doesn't yet have the ankle and hip mobility a deep squat asks for.
The practical call: if the goal is measurable strength and carryover to daily life, the barbell squat does that job better. If the goal is isolating quads and glutes with the least technical risk, or adding volume without adding spinal fatigue, the leg press fills that role. Most serious leg programs use both: the squat as the main lift early in the session, the leg press as an accessory to push to failure afterward.
Frequently asked questions
High bar or low bar?
High bar, resting on your traps, allows a more upright torso and loads the quads harder. Low bar, resting on your rear delts, demands more forward lean and shifts work to the posterior chain and glutes. Neither is safer than the other; they change the technique and the emphasis, not the risk.
How deep should I squat?
As deep as your hip mobility lets you go while keeping your lower back neutral, not to a fixed knee angle. For most people that means past parallel on the thigh. Forcing extra depth at the cost of a rounded lower back doesn't add stimulus; it only adds risk.
What do I do if I fail a rep with no spotter?
Use the rack's safety pins, set just below your working depth. Without pins, push the bar off your shoulders and step forward so it falls behind you; no rep is worth a spinal injury.
Is it bad if my knee passes my toes?
No. Forcing it back just takes ankle mobility out of the movement and makes your torso lean forward more to compensate. What matters is that your knee tracks the same line as your foot, not that it stays behind it.
Similar exercises
The hip thrust adds direct glute work at the close of hip extension, exactly the part of the range where the squat, with the quads still sharing the load, does the least; together they cover the full range of the hip without repeating the same stimulus. The Romanian deadlift complements it from the other side of the body, loading the hamstrings and glutes through a long stretch the squat barely touches, so adding it covers the whole posterior chain in the same week.
To expose leg-to-leg imbalances the squat, working both legs at once, lets slide, the Bulgarian split squat is the most direct unilateral complement: same knee and hip pattern, but one leg at a time, needing far less external weight to generate the same muscular effort.
