Why it's worth doing
Pull-ups are the benchmark for vertical pulling strength because there's no machine and no adjustable weight involved: the resistance is your entire body, hanging from your hands. That makes them demanding; most people searching for pull-ups can't do a single one yet, but it also makes them the clearest goal in any back program: getting to that first unassisted pull-up is, for a lot of people, the line between training your back and actually being able to pull your own weight.
Unlike the lat pulldown, where the weight drops in small, predictable steps, the only real adjustment on a pull-up is cutting the effective load with bands or a machine assist, or building strength until your bodyweight stops being a ceiling. That path, negatives, bands, the pulldown as a base, and only then the strict pull-up, isn't a shortcut; it's the real progression most people follow to get their first rep without already starting from a pulling base.
Beyond the symbolic milestone, a pull-up trains the lats, mid-back, and grip in one movement, with the advantage of needing nothing but a fixed bar. And unlike an assisted pull, it asks your core and shoulders to stabilize under your full bodyweight, a demand no supported row or pulldown reproduces the same way.
How to do it
- Hang from the bar with an overhand grip, hands about shoulder-width apart, arms fully extended, feet off the ground.
- Before you bend your elbows, pull your shoulder blades down and back, like tucking them into your back pockets.
- Pull your body up by driving your elbows down and slightly forward, until your chest gets close to the bar.
- Keep your torso as vertical as you can through the whole rep, without swinging your hips or kicking with your legs.
- Pause briefly at the top, chest near the bar and shoulders away from your ears.
- Lower yourself under control, counting at least two seconds, back down to a full dead hang with your arms straight.
- Repeat without shortchanging the range: a partial pull-up doesn't train the same thing a full one does.

Muscles worked
The prime mover is the lat, doing most of the work of pulling your arm from overhead down toward your body, the same action as the lat pulldown but with your entire bodyweight as resistance instead of a stack of plates. Teres major joins that same shoulder motion, and the mid and lower traps, together with the rhomboids, pin your shoulder blade against your ribs, especially during the scapular depression that starts every rep.
The biceps and brachialis flex the elbow through the whole pull and take on a real share of the work, a bigger share than in a row, because your arm starts fully extended on every rep, not just at the bottom. Your forearms hold your grip under your full bodyweight for the whole set, and grip is often the first link to fail for someone just starting out: it gives out before the back does.
As a stabilizer, your entire core fires to keep your hips and legs from swinging and stealing momentum from the pull, and the rear delt helps out near the end of the range, once your elbow passes behind your torso. The split between lats and biceps shifts with your grip: a wide, overhand grip loads the lats more and shortens the range; a shoulder-width or narrower grip, even neutral if the bar allows it, brings in more biceps and a fuller range.
Common mistakes
- Mistaking hip kip momentum for real pulling strength: it trains a different skill and doesn't add to a strict pull-up.
- Stopping the rep with your chin barely over the bar instead of your chest: it cuts the range and the real lat work short.
- Starting every rep without depressing your shoulder blades first: it leaves your biceps doing work that belongs to your back.
- Dropping into free fall on the way down: it takes control out of the movement and exposes the shoulder to a hard deceleration at its most vulnerable point in the range.

For anyone who already does pull-ups comfortably, the pulldown still has a place: it lets you add extra volume without the fatigue of hanging your bodyweight on every set, and it isolates the pull when your grip gives out before your back does. The recommended path runs from the pulldown to the pull-up as your strength allows, negatives, a band, and only then the strict unassisted pull-up, not the other way around.
Frequently asked questions
What do I do if I can't do a single pull-up yet?
Start with negatives: jump or step up to the top position and lower yourself as slowly as you can, five seconds or more. Add band-assisted pull-ups, looping a band around the bar with a foot or knee resting inside it to take some bodyweight off. The lat pulldown is the most direct bridge: it builds the same lat strength with an adjustable weight, below your own.
Do kipping pull-ups count as the same exercise?
No. Kipping uses a hip and leg swing to generate momentum and move your body with less real pulling strength; it's a legitimate skill in gymnastics and CrossFit, but it trains something different. If the goal is back strength, the strict pull-up, no swing, is the one to measure and progress.
Do I need my chest to reach the bar, or is chin-over-bar enough?
Chest. Stopping the rep as soon as your chin clears the bar cuts the real pulling range short and skips the last part of the lat contraction, which is where the muscle works hardest.
Is a wide grip better than a shoulder-width grip?
Not necessarily. A very wide grip shortens the range and can push your shoulder further into external rotation; a shoulder-width or slightly narrower grip allows a fuller range and tends to be easier on the shoulder long-term. Neither fully replaces the other; shoulder-width is just the safer place to start.
