Why it's worth doing

The barbell row exists because almost nothing else trains horizontal pulling with as much loadable weight at once. Pull-ups and lat pulldowns pull in a vertical plane and depend heavily on your own bodyweight or a machine with a fixed path; the barbell row lets you load free weight in a horizontal motion, which is exactly the pattern that balances out the bench press in any serious program: one pushes forward, the other pulls the weight toward the body, and training only one of the two ends in postural imbalance with the shoulders rolled forward.

It's also one of the few exercises that loads the mid-back and lats along their horizontal fiber direction, the pulling angle that pull-ups and pulldowns, vertical by nature, don't reproduce the same way. Without rowing in the program, that specific part of the back only gets trained indirectly, as a synergist in other lifts, never as the prime mover.

The third reason is measurable progress: as a barbell movement, you can add weight in small, steady jumps week to week, something pull-ups, capped at bodyweight unless you add a weight belt, don't offer as easily to someone just starting to train pulling with real volume.

For those three reasons — postural balance against pushing, a mid-back stimulus no vertical pull matches, and simple load progression — the barbell row is one of the first pulling exercises in any serious back routine, alongside some vertical pull, not in its place.

How to do it

  1. Stand in front of the bar with your feet hip-width apart, bend your knees slightly, and hinge at the hips until your torso sits between 45 and 60 degrees from the floor.
  2. Grip the bar a bit wider than your shoulders with an overhand grip, or shoulder-width if you're going underhand, arms straight and back flat.
  3. Pull the bar toward your abdomen, driving your elbows back and close to your torso, without letting your hips shift at all.
  4. Squeeze your back for a beat once the bar reaches your abdomen, without shrugging your shoulders up toward your ears.
  5. Lower the bar under control until your arms are fully extended, keeping the same hip angle you started with.

The prime mover is the lat, which fires hard as you pull the bar toward your abdomen, especially through its middle portion, the part that adds thickness to the back seen from the side, not just width from the front. The mid-back, traps and rhomboids, is the second mover: they're the muscles that pull your shoulder blades together as the bar reaches your body, the "squeeze the back" cue in the last step of the movement.

Your grip choice changes how much each one works: with an overhand grip, the lats and mid-back split the work fairly evenly; with an underhand grip, the range shortens and the biceps, which help flex the elbow through the pull in either grip, take on a bigger share of the total work. Neither grip replaces the other, as the FAQ already covers; what changes is the split between back and biceps.

As stabilizers, the erector spinae, the muscle group running along the spine, work isometrically through the whole movement to keep the hip angle fixed, without letting the lower back round or shift; the entire core activates for the same reason, which is why bracing your abs before you pull matters just as much as the pulling technique itself. The rear delt helps out at the end of the range, once your elbow passes behind your torso.

Torso position decides how much the back actually works: the closer to parallel with the floor, the more real load lands on the lats and mid-back; the more upright, the closer the movement gets to a shrug with the bar along for the ride, which is exactly the first fault covered in the common-mistakes section.

Common mistakes

Horizontal or vertical pull

Horizontal or vertical pull: the barbell row and something like pull-ups or the lat pulldown aren't competing for the same spot in a routine, they train different angles of the back and neither replaces the other. The row pulls weight toward the body in a horizontal plane, with the torso close to parallel with the floor; pull-ups and pulldowns pull in a vertical plane, top to bottom. Those are two different pulling directions, and the back as a whole responds better training both than repeating just one over and over.

The clearest sign one of the two is missing is postural: someone who only does vertical pulling tends to build lat width but ends up with a weak mid-back, the area between the shoulder blades that holds an upright posture through the day. Someone who only rows has the opposite pattern: solid mid-back, but less width across the back seen from the front.

For someone just starting to train the back with real volume and having to prioritize, the barbell row usually pays off faster because it doesn't depend on moving your entire bodyweight the way pull-ups do, which for a lot of people with no pulling base are flat-out impossible at the start. As pulling strength builds, the goal shifts to covering both directions, typically alternating which one leads the routine every few weeks, the same way flat and incline bench get alternated on the pushing side.

How horizontal does my torso need to be?

It depends on what you're prioritizing. Closer to parallel with the floor loads the mid-back and lats harder, but it's tougher to hold and asks more of your lower back. More upright turns it into a shrug with the bar along for the ride, without the back doing the real work. A 45 to 60 degree range balances load and control best for most people.

Should I use straps or a false grip if my forearms give out before my back does?

Yes, without guilt. If the real limit is your grip and not your back, training through that bottleneck just slows progress on the muscle you actually want to work. Straps or a false grip (thumb over the bar, not wrapped around it) take that variable out of the equation.

Overhand or underhand grip, which is better?

Overhand (palms down) spreads the work more evenly between lats and mid-back, and is the one most used for general volume. Underhand (palms up) shortens the range, brings in more biceps, and usually lets you move a bit more weight. Neither replaces the other; rotating them across blocks covers both.
