Why it's worth doing
The Romanian deadlift is the exercise that best isolates the hamstrings in the part of the range where training them actually pays off: stretched, under load, controlling the descent. Neither the squat nor the conventional deadlift holds that position for nearly as long, because in both of those the hamstring shares the work with the quad or only kicks in once the bar is near the floor.
That focus on the stretched position is not a lab detail. Hamstring eccentric strength — the ability to control a stretch under load, not just contract — is what correlates most with staying injury-free in sprinting and change-of-direction sports. The RDL trains exactly that, set after set, in a way almost nothing else in a typical routine reproduces.
It also works as a technical bridge to the conventional deadlift: it is the simplest way to learn to hinge at the hip — pushing it back while the back stays flat — without the added complexity of pulling from a dead stop on the floor. That is why a lot of coaches teach it before the conventional deadlift rather than after: someone who has already sorted out the hip hinge with the RDL shows up to the deadlift with the hardest part already learned, and only has to add the pull off the floor.
That is why it sits in almost every serious posterior-chain program. It doesn't replace the deadlift or the squat, but it covers a stimulus — loaded hamstring work through a long stretch — that neither of them covers nearly as well.
How to do it
- Stand with your feet hip-width apart and hold the bar at thigh height, overhand grip a bit wider than your shoulders.
- Push your hips back while your knees bend just slightly and then stay put: the whole movement comes from the hip, not the knees.
- Let the bar slide down your legs, first against your thighs and then your shins, back flat and chest pointed forward.
- Lower only as far as you feel the hamstring stretch without your back losing its neutral curve; for most lifters that lands a bit below the knee.
- Your back sets the limit of the range, not a fixed height: the moment you feel it start to round, that's where the descent stops.
- Drive your hips forward to stand back up, squeezing your glutes at the top, without yanking with your lower back to finish the rep.
- Finish standing tall without hyperextending your lower back: the glutes have already finished the movement by then; there is nothing left to force.

Muscles worked
The prime mover is the hamstring group — biceps femoris, semitendinosus, and semimembranosus — extending the hip from a stretched position, which is exactly where it responds best in both strength and size. The glute max comes in as a second hip extensor, doing more of the work near the top of the rep, once the hip has already recovered most of its extension.
As isometric stabilizers, the erector spinae hold the spine in its neutral curve against the load and the forward lean of the torso, and the lats keep the bar pinned to the body — literally shortening the lever arm on the lower back the closer they hold it. The core, abs and obliques included, braces to keep the lower back from giving way under that same load, especially at the bottom of the rep, where the torque on the spine is greatest.
The mid-traps and rhomboids also come in, pinning the shoulder blades so the upper back doesn't round while it holds the bar, and the forearms hold the grip through sets that tend to run longer than a conventional deadlift's. The split between hamstrings and glutes shifts with how far down the bar travels: the lower it goes — always within whatever limit the back sets — the longer the hamstrings spend under a loaded stretch, and that is exactly the stimulus that makes this exercise worth doing.
Common mistakes
- Bending the knees too much and turning it into a barbell squat: it takes the load off the hamstrings, which is exactly what this exercise is supposed to train.
- Rounding your lower back to squeeze out a bit more range: it doesn't actually increase the hamstring stretch, it only increases injury risk.
- Letting the bar drift away from your body on the way down: that changes the lever arm and loads your lower back with weight it was never meant to carry.
Romanian or conventional
Romanian deadlift or conventional deadlift is the question that comes up as soon as it's clear these are not the same lift with a different name. The real difference is where the tension starts and where it ends.
The conventional deadlift starts from a full stop on the floor, and it's a whole-body pull: the quads extend the knee to break the bar off the ground, and only after that do the hips and back take over to finish the lockout. That makes it the better exercise for training maximum strength and the actual skill of pulling heavy weight off the floor safely.
The RDL never lets go of tension: the bar starts and ends around knee height, without the quad contribution the deadlift gets off the floor, and every rep loads the hamstrings through a long, controlled stretch. That makes it better for hamstring-specific growth and for the eccentric strength that protects against strains in running and jumping.
The practical call: if the goal is maximum strength, or learning to pull heavy weight off the floor safely, the conventional deadlift is what actually trains that. If the goal is hamstring-specific hypertrophy, or lighter accessory work on a day the heavy pull already happened, the RDL pays off more. Doing both in the same week is common and not redundant — they load different parts of the same movement pattern.
Frequently asked questions
How far down should the bar go?
There is no fixed height: it depends on each person's hamstring flexibility. The real limit is the point where your back stops being flat, not the floor or your knee height. Forcing more range past that is the most common cause of lower back pain in this lift.
Are the knees supposed to be fully straight?
No. They bend slightly right from the start and stay locked at that angle through the whole movement. Locking them out fully takes the stretch off the hamstrings and sends it to your lower back instead, which ends up doing work it was never meant to do.
Should I start with this or with the conventional deadlift?
If you haven't nailed the hip hinge pattern yet, the RDL is simpler to learn because it skips the added complexity of pulling from the floor. Once you have it down, the conventional deadlift comes together much faster.
How should I breathe during the movement?
Breathe in and brace your core before you start lowering the bar, hold that tension through the whole range, and let the air out only once you are back up standing. Losing tension halfway through is what lets your back round out.
Similar exercises
The conventional deadlift is the most direct complement: same hip-hinge pattern, but loading the part of the range — the pull off the floor — that the RDL never touches. A lot of programs put the heavy deadlift early in the week and the lighter RDL a few days later, once the goal shifts from strength to hamstring hypertrophy.
The hip thrust adds the other end of the range: pure, concentrated hip extension near lockout, without the eccentric component that dominates the RDL. It's a good way to add direct glute volume on a day the lower back has already taken enough axial load. And the barbell row shares almost the same hinge posture — same torso angle, same lower-back stabilizers — so programming it the same day doesn't repeat the stimulus: it trains a pull toward the hip instead of hip extension itself.
To add hamstring volume without asking anything more of the lower back, the leg curl isolates the same muscle on a machine that fixes the hip: it works well as a finisher after the RDL on a day the back has already done its share of hinge work.
To pile up that same glute and hamstring volume on a day the back is already loaded, back extensions train the same hip-hinge pattern with no axial load on the spine at all.
