Why it's worth doing

The sumo squat exists to load a part of the leg the conventional squat barely touches: the adductors. The wide stance with toes turned out puts those muscles in a much more direct line of pull with hip extension, something a shoulder-width stance doesn't offer to the same degree.

By keeping the torso more upright than a conventional squat at the same depth, it demands less spinal flexion under load, which makes it a friendlier option for the lower back, especially when done with a dumbbell or kettlebell instead of a bar resting across the back.

That dumbbell version is also the one most people actually train, since it needs no rack or specialized equipment; a single weight held between the legs is enough, making it just as viable in a small home setup as in a fully equipped gym.

Finally, it complements the conventional squat directly instead of competing with it: it trains the glutes and adductors with an emphasis a shoulder-width stance doesn't give, so adding it to a routine that already includes the conventional squat closes a gap in stimulus instead of doubling up on one that's already covered.

How to do it

  1. Stand with your feet noticeably wider than shoulder-width, toes turned out about thirty to forty-five degrees.
  2. Hold a dumbbell or kettlebell with both hands, hanging between your legs, arms straight from the start.
  3. Brace your core and lower yourself by bending your hips and knees together, letting your knees track the same wide line as your toes.
  4. Lower until your elbows nearly brush the floor, or as far as your hip mobility allows, chest up and spine neutral.
  5. Keep your whole foot down on the floor, without the weight drifting to your heels or your toes.
  6. Drive through your whole foot to stand up, squeezing your glutes and adductors at the top.
  7. Repeat without losing your foot width or your knee-out angle on any rep in the set.

Muscles worked

The prime movers are the adductors, which in this wide stance sit in a much more direct line of pull with hip extension than in a conventional squat, along with the glute max, which also takes on more load from the same angle change. The quads still work as secondary movers, extending the knee through the whole ascent, but they play a relatively smaller role than in a narrow-stance squat.

The hamstrings assist the glutes in hip extension, and their contribution grows with the depth reached. The erector spinae chain works isometrically to hold the spine, though with less demand than in a conventional squat, since the torso stays more upright through the whole range.

As stabilizers, the core holds the intra-abdominal pressure that stiffens the torso; the glute medius and minimus keep the knee from caving in despite the mechanical advantage the wide stance already gives; and the hip flexors get a passive stretch at the bottom of the movement because of how wide the stance sits.

The split between adductor and quad work depends on stance width and how far the toes turn out: the wider the stance and the more the toes flare, the more the adductors take over from the quads. That's the variable that lets two lifters with the same sumo squat numbers develop their legs very differently.

Sumo or conventional is the question that brings a lot of people to this page, and it isn't settled by which one is better; it comes down to what muscle split you're actually training for.

The conventional squat, feet at shoulder width, splits the work between quads and glutes with the quads carrying slightly more of it, and it demands more forward torso lean to reach the same depth, which loads the lower back isometrically a bit more.

The sumo squat, feet wide with toes turned out, shifts the emphasis toward the adductors and glutes, and it allows a more upright torso through the whole range, something a lot of people with a sensitive lower back notice right away. In exchange, it demands more hip external-rotation mobility, which some people find harder to access than the ankle mobility the conventional squat asks for.

The practical call: if the goal is quads, or matching the more widely used strength standard, the conventional squat is the reference. If the goal is glutes and adductors, or an upright torso is easier on the back, the sumo squat does that job just as well. Most serious leg programs don't pick just one; they rotate both across different weeks, or run them on different days in the same week to cover both stimulus splits.

Barbell or dumbbell?

A dumbbell or kettlebell hanging between your legs is the most common gym version: it needs no rack, doesn't load your back with a bar on top, and covers most hypertrophy goals on its own. The barbell version, loaded across the back, lets you move more weight, but demands back-squat technique in a sumo stance, and shows up less outside a strength-focused gym.

How far out should my toes point?

Thirty to forty-five degrees works for most people, adjusted to whatever lets your knee track the same line as your foot on the way down. There's no universal angle; each person's hip mobility shifts that number a bit one way or the other.

Does the sumo squat replace the conventional squat?

No. It trains a different split of muscle, more adductor and glute, relatively less quad, so it adds a stimulus the conventional squat doesn't provide to the same degree rather than substituting it.

Why does the torso stay more upright than in a conventional squat?

Because the wide stance lets the hips drop almost straight down between the legs, without needing as much forward torso lean to reach the same depth. That takes load off the lower back compared to a conventional squat at the same depth.
