Why it's worth doing

The sumo deadlift exists to pull the same weight off the floor with a much more upright torso than a conventional deadlift demands, moving the hips down and inside the stance instead of back. That posture shortens the lever arm on the lower back without changing the real distance between the bar and the floor, spreading less load onto the lower back and more onto the quads and adductors.

In powerlifting competition it's a legal, common style, not an accessory variation; some lifters compete purely and exclusively in sumo because their body structure favors it, and for most lifters the choice between the two styles comes down to leverages before it comes down to preference.

How to do it

  1. Stand with your feet set wide, well past shoulder-width, toes turned out somewhere between 30 and 45 degrees.
  2. Lower your hips by pushing your knees outward, tracking the same line your feet point in, until your hands can grip the bar from inside your legs.
  3. Bring your shoulders over or just ahead of the bar, back in its neutral curve, chest pointed forward.
  4. Take a strong breath and brace your core before you pull; your hips are already much lower than in a conventional deadlift, so that brace builds from a different starting posture.
  5. Push the floor away by driving your knees outward and keep the bar traveling in a straight line, close to your body, over the middle of your foot the whole way up.
  6. Finish standing with your hips fully extended and glutes squeezed, without hyperextending your lower back to close out the rep.
  7. To lower it, push your hips back and down with your knees tracking outward, following the same path the bar took on the way up.

The prime movers are the glutes and adductors extending the hip from a much wider, lower starting position than the conventional pull, together with the quads, which contribute more than in a conventional deadlift because the knee starts from a more closed angle.

As secondary movers, the hamstrings extend the hip the same way they do in the conventional pull, but from a different knee angle, and the erector spinae chain holds the spine in its neutral curve with less relative demand than in the conventional pull, since the torso stays more upright through the whole range.

As stabilizers, the lats pull the bar in toward the body to keep it traveling in a straight line over the middle of the foot, and the hip external rotators hold the knee tracking in line with the toes against the inward-collapse tendency a stance this wide creates. The forearms and core play the same role they do in the conventional pull, holding grip and intra-abdominal pressure against the load.

Sumo deadlift or conventional deadlift isn't a question of which is better in the abstract; it's a question of which leverages a given body has and which part of the work makes sense to shift somewhere else. They're the same lift — taking the bar from the floor to standing — with a completely different starting posture.

The conventional pull starts with the feet hip-width apart and the hips high and back, so the torso ends up leaning forward sharply and the lower back holds a large share of the lever arm. That makes it the style that loads the lower back and the whole posterior chain the hardest, and the one used most as a strength benchmark outside competition.

Sumo widens the stance well past shoulder-width, toes turned out, and drops the hips toward the floor instead of pushing them back. That shortens the bar's vertical travel and keeps the torso far more upright through the whole pull, taking load off the lower back and adding it to the quads and adductors. The shorter range isn't a free advantage: it asks for hip and groin mobility the conventional pull never demands, and the knee works from a more closed angle right from the start.

The practical call: someone with a long torso relative to their legs, or with recurring lower back discomfort in the conventional pull, usually moves more weight and with less pain in sumo. Someone with good hip mobility and a relatively short torso usually prefers the conventional pull. Neither one is the "real" deadlift; they're two legal competition styles, and the choice comes down to each body's structure before it comes down to unfounded preference.

Why do the hands grip from inside the legs?

Because the sumo stance spreads the legs well past shoulder-width, so gripping outside them, like in the conventional pull, is no longer possible. The inside grip is a consequence of the stance, not a separate choice.

Does the shorter range make it easier?

Shorter isn't the same as easier. Sumo asks the hip and groin for a mobility and openness the conventional pull never demands, and the knee works from a more closed angle right from the start. It changes what gets demanded, not how much overall.

Who does sumo suit better than the conventional pull?

Someone with a relatively long torso compared to their legs, or short arms, because the wide stance brings the hips closer to the bar without needing as much forward torso lean to reach it. It also tends to work better for someone with lower back discomfort in the conventional pull, since it shifts more load onto the quads and adductors and less onto the lower back.

Do the knees need to track the toes?

Yes, and it matters even more here than in the conventional pull: with the toes turned out, letting the knee cave inward instead of following that same line is the fastest way to lose tension and load the joint poorly.

The sumo squat shares the same wide-stance, knees-out logic, though in a knee-dominant pattern instead of a hip hinge: someone comfortable widening their stance in the sumo deadlift usually picks up the sumo squat quickly, and the other way around.

The Romanian deadlift adds hamstring volume through a long stretch that sumo, with its lower starting hip position, doesn't reproduce the same way, so it works as a same-week complement without repeating the stimulus.

The hip thrust closes out hip extension at the part of the range where sumo, with the quads still sharing the work, does the least, and it does it with no axial load on the spine at all — useful in a week where the back has already had its share of pulling work.
