Why it's worth doing

The T-bar row combines three things in one movement: a fixed chest pad that removes the lower-back demand a free row keeps, plate-based loading that climbs in small, predictable jumps just like a barbell, and a V-handle grip that converges toward the center of the body instead of pulling out toward the sides of the ribs. The barbell row asks you to hold a bent-over torso for the whole set; here that demand disappears entirely.

That converging grip has a downside: sharing a single grip point means there's no way to notice or correct a side-to-side imbalance the way a row with two independent handles allows. That's a real reason not to make it the only back exercise in a routine, even though it's the one that lets you move the most weight with the simplest technique to learn.

That plate-based loading matters more than it looks like for anyone training in a small gym: it doesn't depend on a specific weight-stack machine or a full set of dumbbells, so a gym with a barbell, some plates, and a corner of wall is enough to rig the landmine version, even without a dedicated T-bar row machine.

That's why it works well both for someone who wants to load the back heavy without risking the lower back, and for adding a different pulling angle to a routine that already includes a barbell row and a machine row with separate handles.

How to do it

  1. Load the bar into the landmine, or sit at the T-bar row machine, and set the chest pad at collarbone height.
  2. Press your chest firmly against the pad and grab the V-handle with a neutral grip, arms fully extended.
  3. Plant your feet hip-width apart with your knees slightly bent, without letting your chest come off the pad.
  4. Pull the handle toward your abdomen by driving your elbows back and close to your torso, without using leg drive.
  5. Squeeze your shoulder blades together for a beat once the handle reaches your body, without shrugging toward your ears.
  6. Release under control until your arms are fully extended, feeling the stretch through your lats, chest still on the pad.
  7. Repeat without lifting your chest off the pad to move more weight: if you need to, that's the cue to drop the load.

The prime mover is the lat, pulling the arm from in front of the body back toward it, along a path the bar or the machine guides. The mid-back, traps and rhomboids, plays a bigger role than in a row with separate handles, because the V-handle converges toward the center of the body and demands a sharper shoulder-blade squeeze on every rep.

The biceps assist by flexing the elbow through the whole range, in a proportion that depends on how close the grip sits; with the V-handle, they tend to contribute a bit more than with a wide grip. The rear delt helps out near the end, once the elbow passes behind the line of the torso.

Because the supported chest holds the torso up, the core and erector spinae work far less than in a free-weight row; that's the same advantage a machine row offers, and the real reason neither one demands holding a hip angle through the set.

The forearms hold the grip at a single central point, unlike gripping two independent handles: the wrist and hand work as one block together with the other arm's, instead of each stabilizing on its own.

Common mistakes

T-bar row or barbell row

T-bar row or barbell row is, above all, a question about the lower back. Both load with plates and let you add weight in small, predictable jumps, but only one of the two demands holding a bent-over torso for the whole set.

The barbell row asks the lower back to fix a 45 to 60 degree hip angle while the arms pull the weight, so a good chunk of the set's fatigue doesn't go to the back, it goes to staying upright. The T-bar row takes that demand out of the picture with the chest pad: all the fatigue available goes into pulling, not holding the torso up.

That makes the T-bar row the more reasonable call when the lower back is already loaded from squats or deadlifts in the same session, or when someone is new and doesn't yet control a loaded hip hinge well. The barbell row, on the other hand, builds that torso control on top of the back work, something chest support doesn't demand.

Neither replaces the other. The barbell row is still the better lift for building the strength and torso control a free-weight row demands; the T-bar row pays off more for adding back volume at the lowest lower-back risk available, especially at the end of a session where the lower back already worked overtime.

How is the T-bar row different from the barbell row?

Does it still work if my lower back is already loaded from squats or deadlifts?

Yes, that's actually one of its best uses. With the chest supported, the lower back never has to hold a hip angle, so you can keep adding back volume without adding risk to an area that's already fatigued.
