Why it's worth doing

Biceps already work as a secondary mover in any pulling exercise — rows, pull-ups, pulldowns — but they never really hit their true limit there: the back or the grip fatigues first and ends the set before the biceps get close to failure. The curl removes that bottleneck and lets the biceps work to their own limit, with nothing else in the way.

That isolated, constant tension through the whole range is exactly the kind of stimulus that grows a small muscle like the biceps best, since in a compound lift it only gets loaded indirectly and partially. That's why curls don't compete with back work; they complete it, covering the part of the stimulus that pulling leaves on the table.

Beyond arm size, the elbow-flexion strength a curl trains has direct use outside the gym: carrying objects, climbing, pulling something heavy toward your body all depend in part on that same action.

It's also one of the simplest accessory lifts to program: it doesn't demand learning a complex technique the way a compound lift does, it progresses easily from session to session, and it works just as well tacked onto the end of a back day as it does in a dedicated arm session.

How to do it

  1. Stand with a dumbbell in each hand, arms fully extended at your sides, palms facing forward.
  2. Pin your elbows to your ribs and keep them there through the whole rep — they're the hinge, not a lever to help you lift.
  3. Curl the dumbbells toward your shoulders by bending at the elbow, without swinging your torso back for momentum.
  4. Keep your wrist neutral and firm; don't let it drop back or curl inward as the weight comes up.
  5. Squeeze your biceps hard at the top without letting your elbow drift forward off your side.
  6. Lower under control back to full arm extension; don't let the weight drop on its own.
  7. Keep the same pace on both arms if you're curling together, so one side doesn't end up compensating for the other.

The prime mover is the biceps brachii, with both heads, long and short, working relatively evenly when the arm stays at your side, as in a standing curl. Underneath the biceps, the brachialis contributes a considerable share of elbow-flexion strength, and it tends to go unrecognized simply because you can't see it from the outside.

The brachioradialis, in the forearm, comes in as a secondary mover, especially when the wrist turns toward a more neutral position; with the palm fully forward through the whole range it plays a smaller role, but it still helps stabilize the forearm under load.

As stabilizers, the front delt works isometrically to keep the shoulder from drifting forward or swaying as the elbow bends, and it kicks in extra hard right when someone starts swinging their body to finish the rep. The wrist flexors and extensors lock the wrist in a neutral position under the dumbbell's weight, and the core, along with the spinal erectors, keeps the lower back still if the torso tries to help with momentum.

One practical detail: the angle of your arm relative to your torso changes how much each biceps head works. With the arm at your side, as in this exercise, the work splits fairly evenly between both heads; taking the arm behind the torso, as in an incline curl, loads the long head more, while bringing it in front loads the short head more.

The bar lets you move more total weight with the same technique, since both arms travel together as one unit and you can load it in small, predictable jumps by adding a couple of plates. It's also quicker to slot into a back-day routine, since it finishes fast and doesn't require coordinating two separate dumbbells. The cost is that your grip stays locked into pronation from bottom to top, with no room for the wrist to rotate, something that ends up bothering some people's elbow or wrist over time, especially under heavier loads and accumulated reps.

Dumbbells, the version on this page, let each arm move independently and let the wrist rotate slightly through the range, finding whatever path bothers that person's elbow the least. That makes them the more comfortable option for anyone with some joint discomfort using a straight bar, and they also fix arm-to-arm imbalances that a barbell can hide by letting the stronger side pull more of the load.

The practical call: if your wrist or elbow doesn't tolerate the bar's fixed grip well, or there's a strength imbalance between arms worth correcting, dumbbells are the safer choice, and most people train just fine on them indefinitely. If moving more total weight is the priority and your joints tolerate it without discomfort, the bar usually pays off more for the same effort.

Should I curl both arms together or alternate?

Both work. Alternating lets you focus on each rep and sometimes use slightly more weight, since the resting arm gets a brief break. Curling together finishes faster. Neither is superior — pick based on whether you care more about mind-muscle focus or training time.

Why do I feel it more in my forearms than my biceps?

Almost always because your grip is too tight or your wrist isn't staying neutral through the rep. Loosen your grip slightly and lock your wrist straight from the start — that shifts the work back to the biceps instead of the forearm.

How much weight should I use?

Enough that the last two reps of a set of eight to twelve are genuinely hard, without needing momentum to finish them. If you need to swing your body to complete the rep, the weight is too heavy for this particular exercise.

Is it bad if my elbow drifts forward a little during the curl?

A small, consistent drift doesn't change much. The real error is when the elbow swings forward and back to help sling the weight up — that isn't a minor drift anymore; it's the technique compensating for a weight that doesn't belong.
