Why it's worth doing
The face pull exists to fix an imbalance that almost any pushing-heavy routine creates over time: the front delt and chest get plenty of work, every bench press, every overhead press, every push-up, while the rear delts and the external rotators of the shoulder barely get any direct work from compound lifts. Over months, that strength gap pulls the shoulder forward and inward, a posture that's linked to more impingement and more joint discomfort under load.
It's also one of the few exercises that trains external rotation in the same movement that strengthens the rear delts, instead of needing two separate exercises to cover both jobs. Pulling the rope to the face and finishing with the shoulders rotated outward packs into one movement what would otherwise take a rear-delt row plus a separate band external rotation.
The light weight isn't a limitation of the exercise; it's the condition that makes it work. The rear delt is a small muscle compared to the chest or the lats, so it doesn't need, and shouldn't get, the same load as a row or a press. Going heavy on a face pull doesn't make it more effective; it turns it into a different exercise, an upright row that loads the traps and leaves the rear delts doing less work than before.
That's why the face pull earns a permanent spot as a shoulder-health exercise rather than a strength one: any program built around pushing, bench press, overhead press, push-ups, benefits from adding a movement that works the opposite direction, with the joint in a position most presses never visit.
How to do it
- Set the pulley at face height or slightly above, with the rope attachment clipped in.
- Grab each end of the rope with a neutral grip, thumbs facing you, arms extended in front.
- Step back half a step to load the cable before your first rep.
- Pull the rope toward your face, spreading your hands apart and driving your elbows back and up.
- Finish with your elbows above your wrists and your hands beside your head.
- Rotate your shoulders outward at the end position, squeezing your shoulder blades together.
- Return the cable under control to the start; don't let it yank your arms forward.

Muscles worked
The prime mover is the rear delt, the back portion of the shoulder, which rotates the arm backward and helps drive it through the horizontal plane, a motion almost no pressing or vertical pulling exercise loads directly. It's the head of the shoulder that lags the most in any pressing-heavy routine, and the face pull is one of the few movements that isolates it with real volume.
The second prime mover is the group of external rotators, the infraspinatus and teres minor, two of the four rotator cuff muscles, which kick in fully during the last part of the range, when the hands rotate outward with the elbows already high. These are small muscles, but their job matters more than their size suggests: they keep the head of the humerus centered in the joint under load, a function no press or horizontal row trains directly.
The mid and lower traps and the rhomboids act as secondary movers, pulling the shoulder blades together during the pull, without shrugging them, which is the most common mistake, and giving the shoulder blade a stable base to pull from. The biceps assist with elbow flexion during the pull, though they play a smaller role here than they would in a row or a pull-up.
The core works as a general stabilizer, keeping the torso still while the light weight pulls forward, and the upper traps, unlike their starring role in a shrug, need to stay relatively quiet here: if they fire too much, that's the sign the weight is too heavy for the rear delts to handle on their own.

Cable rope or resistance band

A dual-handle rope on a cable stack gives you more precise control over the resistance: you can add small, known increments, so progressing gradually, a pound or two every week, stays simple to track. The rope also opens freely in your hands, letting each hand rotate outward at the end position instead of being locked in place by a rigid handle.
A resistance band doesn't require an open cable station or a rope attachment: you can loop it around a door, a railing, or a rack at face height and do the exercise anywhere. Its resistance curve is different from a cable's, a band gets harder the further it stretches, while a cable keeps roughly even tension through the whole range, which in practice means a band loads the end of the movement harder, right where the external rotation happens.
For anyone training at a gym with open cable stations, the rope is the simplest way to progress with precision. For anyone training at home, traveling, or just unable to grab a free cable station, a band delivers the same stimulus without losing what matters here: the rear delts and external rotators working evenly under the light weight the exercise calls for. Neither version turns the face pull into a strength lift; that was never the point, so the choice comes down to what's available rather than which one works better.

The face pull works best programmed alongside pushing work rather than instead of it: bench press, overhead press, and push-ups all load the front delt over and over, so adding a movement that trains the opposite direction keeps the shoulder from ending up lopsided front to back. The overhead press in particular shares the overhead arm position, which makes it easy to notice if shoulder mobility is missing in either direction.
To round out the shoulder, lateral raises load the middle head, the one the face pull barely touches, so between the two, plus some pressing work, all three heads of the delt end up covered. On the back side, the barbell row already loads the rear delt as a stabilizer, but with much more weight and without the external-rotation finish the face pull adds at the end of the range; they aren't competing for the same stimulus; they complement each other.
