Why it's worth doing
The overhead press is the one major lift that trains the shoulder pushing weight straight overhead while standing, with no bench underneath you. That forces your hips, core, and legs to lock rigid to transfer force upward, so on top of shoulders and triceps it also trains your whole body's ability to stabilize under a load that isn't resting on anything.
Along with the bench press, it is one of the two major upper-body pushing lifts, and the one that exposes real shoulder mobility fastest: anyone who can't get their arms fully overhead without their back moving finds out here before anywhere else. That makes it both a strength builder and a useful check on how healthy someone's shoulder mobility actually is.
With a barbell it progresses in small, predictable jumps, a few pounds at a time, which makes it easy to load week to week without a jump big enough to break your form. And like the bench press, the number you lift is comparable across sessions and across people, which makes it a solid benchmark for tracking real vertical pushing strength over months.
That's why it sits at the base of nearly every serious upper-body strength program: it doesn't replace isolated shoulder work, but it's the lift that turns effort into measurable vertical pressing strength most efficiently.
How to do it
- Stand with feet hip-width apart, the bar resting on your collarbone, forearms vertical under it.
- Grip the bar just outside shoulder width, wrists straight, elbows pointing slightly forward, not flared out.
- Brace your glutes and core hard before you press — that brace is what keeps your lower back from arching under the bar.
- Drive the bar straight up, tucking your head through as soon as the bar clears your face.
- Finish with the bar over the back half of your head, shoulder blades shrugged up, arms fully locked out.
- Lower the bar back along the same path under control; don't let it crash onto your collarbone.
- Reset your brace between reps; if your lower back arches, the weight is heavier than your core can control.
Muscles worked
The prime mover is the front delt, which starts and carries the press through the whole range. The triceps kick in hard through the second half of the movement, finishing elbow extension at lockout — the higher and straighter the arm finishes, the more load they carry. The split between shoulder, triceps, and chest isn't fixed. It shifts with how far you tuck your head through and how wide your grip is. A wider grip shortens the range but demands more shoulder mobility; a narrower grip adds triceps work in exchange for a bit less stability.
Common mistakes
- Pressing behind your neck: it forces extreme external shoulder rotation with load overhead and is the most direct way to pinch the rotator cuff.
- Arching your lower back to make up for limited shoulder mobility or strength: it hides the real problem and shifts load onto the spine instead of the shoulder.
- Not tucking your head through as the bar passes your face: it forces the bar off its straight path and costs you efficiency in the press.
- Not locking out your elbows or shrugging at the top: it leaves the press unfinished and takes stability away from the final lockout.
Barbell or dumbbells

The bar lets you move more absolute weight with the same technique — the path is fixed by the bar itself, both arms travel together, and neither side has to stabilize its own load independently. That makes it the more efficient choice when the goal is measurable maximum strength, and it progresses in small, predictable jumps week to week. The cost is that your grip is locked into pronation and the path is dead straight top to bottom: if shoulder, wrist, or upper-back mobility is missing, the bar exposes that limitation immediately, often as a lower back arching to compensate.
Dumbbells demand more per-arm stabilization, but in exchange they let each wrist rotate slightly through the press, finding whatever path irritates that person's shoulder the least. That makes them the more conservative choice for anyone with a history of shoulder discomfort, limited mobility, or someone still learning the overhead pressing pattern. They also fix side-to-side imbalances, which the bar can hide by letting the stronger side quietly compensate for the weaker one.
The practical call: if shoulder mobility is good and the goal is measurable maximum strength, the bar pays off more for the same effort. If there's a history of shoulder discomfort, mobility isn't there yet, or you're just starting with vertical pressing, dumbbells are the safer entry point. Is it normal for my lower back to arch when I press?
No. A noticeable arch in your lower back means your core isn't stopping your spine from extending under load, almost always because the weight is heavier than you can currently stabilize. The fix is dropping the weight and bracing harder, not getting used to the arch.
Should I press behind my neck for more shoulder development?
No. That variation forces extreme external shoulder rotation with a load overhead, exactly the position where the supraspinatus tendon gets pinched most easily. Whatever extra development it promises doesn't outweigh that risk, and pressing in front trains the same muscle without the forced position.
Is standing or seated overhead press better?
